Though “plant-based diet” seems to be the buzz-phrase of late, it’s actually a way of life for much of the world. 

Plant-based diets don’t exclusively refer to vegans or vegetarians. And following a plant-based diet doesn’t mean you never eat meat or dairy products. There are many plant-forward diets, including the Mediterranean Diet and the Nordic Diet. 

What foods do you eat on a plant-based diet?

That depends. Plant-based diets are varied and exciting. There’s no one-size-fits-all diet choice, but if you’re interested in transitioning to a plant-forward diet plan, here are some options.

  • Flexitarian or semi-vegetarian diets, like the Mediterranean and Nordic diets, include a rich variety of foods like eggs, poultry, fish, dairy, and sometimes meat. The Mediterranean Diet has been a popular choice among certified nutritionists and registered dietitians for years, as there are scientific studies and clinical trials that prove that following this diet can reduce the risk of heart disease, metabolic syndrome, diabetes, certain cancers, mental health problems, and frailty in older adults. And, it’s not as restrictive as other plant-based diets
  • The pescatarian diet includes eggs, dairy, fish, and seafood. Pescatarians do not eat poultry or meat
  • The vegetarian diet is one that includes eggs and dairy but no meat, poultry, fish, or seafood
  • The vegan diet includes no foods derived from animals (including foods like honey, dairy etc.)

All plant-based diets emphasize vegetables, pulses, peas, fruits,  seeds, nuts, and so many choices.

Proteins for Vegans & Vegetarians

One of the most common challenges we see in patients who are vegetarian, vegan, or transitioning to a plant-based diet is getting adequate protein. Protein matters. It’s a key building block for tissues, supports critical body functions, and helps keep energy levels steady. Many plant-based eaters don’t realize how much intentional planning it takes to meet protein needs, particularly if they’re avoiding dairy and eggs as well. As your dietitian nutritionists, we can support you to ensure you’re getting all the protein you need. A dietitian on our team can work with you to help you reach your nutrition goals through plant-based / plant-forward nutrition counseling.

Here are the primary challenges vegetarians face when maintaining a balanced diet:

Meeting Protein Requirements: One of the most common challenges is obtaining “complete” proteins that provide all nine essential amino acids, which requires intentional planning of plant-based sources.

Key Nutrient Deficiencies: Vegetarians must conscientiously monitor and consume adequate levels of:

  • Vitamin B12: Primarily found in animal products; often requires supplementation or fortified foods
  • Iron: Plant-based (non-heme) iron is less easily absorbed by the body than animal-based iron.

Hidden Ingredients: Navigating “traps” like beef tallow in fries, gelatin in gummies, or milk powder in snacks.

Flavor and Texture Adjustments: The transition from a meat-based diet can be difficult due to the significant change in food textures and traditional flavors.

Bioavailability Issues: Some plant nutrients are harder for the body to utilize due to “anti-nutritional” factors like phytates found in certain grains and legumes.

Risk of “Junk Food” Vegetarianism: Relying on highly processed vegetarian “meat alternatives” that may be high in sodium and saturated fats instead of nutrient-dense whole foods.
